The short answer
Protein helps build and maintain muscles, organs, skin, enzymes, hormones, and immune-system components. It matters throughout life, and preserving muscle becomes increasingly important with age, illness, inactivity, and weight loss.
But protein does not create strength by itself. Resistance exercise tells the body to adapt; adequate protein supplies amino acids used in that process. A powder can be a convenient food, not a shortcut around movement and not a treatment for every cause of weakness.
What protein does
Proteins are built from amino acids. The body can make some amino acids, while nine “essential” amino acids must come from food.
Dietary protein supports:
- Muscle repair and maintenance
- Enzymes and many hormones
- Antibodies and other immune functions
- Transport of nutrients and other molecules
- Structure in skin and connective tissues
- Recovery after normal wear, exercise, or illness
Protein foods also provide other nutrients. Fish may supply omega-3 fats, dairy supplies calcium, beans bring fiber, and meats supply iron and vitamin B12. Protein powder concentrates protein but does not reproduce the full food package.
How much protein do adults need?
The longstanding Recommended Dietary Allowance for healthy adults is 0.8 grams per kilogram of body weight per day—about 0.36 grams per pound. For a 150-pound adult, that equals roughly 54 grams per day.
An RDA is a population reference intended to meet the needs of nearly all healthy people. It is not a perfect target for every goal or circumstance. Physical training, aging, recovery, calorie restriction, pregnancy, and some illnesses may change an individual’s appropriate intake.
Sports-nutrition guidance commonly places active adults and athletes higher, often around 1.2 to 2.0 grams per kilogram per day, depending on training and goals. Research on resistance training suggests that benefits for muscle gain tend to level off around a total intake of roughly 1.6 grams per kilogram per day for many healthy adults. More is not endlessly better.
People with kidney disease or other medical conditions should not use generalized high-protein targets without professional advice.
Why protein matters more as we age
Adults gradually lose muscle with age, especially when activity falls. Illness, hospitalization, reduced appetite, and weight loss can accelerate the process. Lower muscle mass and strength can affect balance, mobility, independence, and resilience.
Older muscle may also respond less strongly to a small protein dose, a phenomenon often called anabolic resistance. This is one reason researchers study higher total intake and meaningful protein portions across meals in older adults.
The findings are nuanced. Meta-analyses show that protein supplementation can add modest lean-mass benefits when combined with resistance training, especially in people with low intake, frailty, or sarcopenia. Other reviews find little added benefit in healthy, nonfrail older adults who already consume sufficient protein.
The practical lesson is not “everyone over 60 needs a shake.” It is: protect muscle with progressive resistance activity and make sure low appetite or an uneven diet is not leaving protein consistently short.
Strength requires a reason to adapt
Walking, gardening, and daily movement are valuable, but muscle strength is most directly challenged through resistance: weights, machines, resistance bands, body-weight exercises, or physically demanding tasks that become progressively harder.
In a meta-analysis of 49 resistance-training studies involving 1,863 healthy adults, protein supplementation modestly improved gains in strength, fat-free mass, and muscle size. The average effect was not enormous, and increasing total protein beyond about 1.62 grams per kilogram per day did not produce further fat-free-mass gains.
Several older-adult reviews reach a similar broad conclusion: protein is most useful when it complements training or corrects low intake. A scoop without a training signal has limited power to build strength.
Does timing matter?
The total amount and consistency across the day usually matter more than chasing a tiny “anabolic window.” Eating a quality protein source within a few hours around resistance exercise is practical, but missing an immediate post-workout shake does not erase the workout.
Spreading protein among meals can make it easier to reach an appropriate total and may give muscles repeated opportunities to respond. Breakfast is often the lightest-protein meal, so adding eggs, Greek yogurt, cottage cheese, milk, tofu, or a shake can be helpful.
Older adults with low appetite may find a smaller protein-rich snack or drink easier than enlarging every meal.
Food first: practical protein sources
Animal sources include eggs, dairy, poultry, fish, seafood, pork, and lean meats. Plant sources include beans, peas, lentils, soy foods, nuts, seeds, and whole grains.
Plant-based diets can supply adequate protein. Variety helps provide the essential amino acids across the day. Soy is a complete plant protein; blends such as pea and rice can also create a complementary amino-acid profile.
- Greek yogurt or cottage cheese with fruit
- Eggs with vegetables and whole-grain toast
- Lentil or bean bowls
- Chicken, fish, tofu, or tempeh with vegetables
- Milk or fortified soy milk
- A protein shake when a meal is inconvenient or appetite is low
What is whey protein?
Whey is a milk-derived protein rich in essential amino acids, including leucine. It is rapidly digested and mixes easily, which makes it popular after exercise or as a convenient snack.
- Whey concentrate contains protein plus varying amounts of lactose, fat, and other milk components.
- Whey isolate is processed to contain a higher percentage of protein and usually less lactose and fat.
- Whey hydrolysate is partially broken down and is often more expensive; “faster” does not automatically mean meaningfully better for an ordinary consumer.
People with a milk allergy should not use whey. Those with lactose intolerance may tolerate some isolates better than concentrates, but tolerance varies.
How to read a protein-powder label
- Serving size: Is it one scoop, two scoops, or a weight in grams?
- Protein grams: Compare actual protein per serving.
- Calories and added sugar: These may matter depending on whether the goal is a light supplement or a meal replacement.
- Ingredient list: Look for the protein source, sweeteners, thickeners, flavors, and allergens.
- Other active ingredients: “Performance blends” may include caffeine, herbs, creatine, or quantities hidden inside proprietary blends.
- Testing: Competitive athletes should consider certification that screens for banned substances.
A 30-gram scoop of powder is not necessarily 30 grams of protein. The scoop also contains flavoring and other ingredients; the Nutrition Facts panel gives the protein amount.
Protein powder is not automatically a meal replacement
A shake containing protein and water may provide little fiber, produce, healthy fat, or total energy. That can be useful as a supplement, but it is not automatically a balanced meal.
To make a more complete shake, someone might add fruit, milk or fortified soy milk, yogurt, oats, nut butter, or seeds as appropriate for their goals. Conversely, a person using powder simply to close a modest protein gap may not need a high-calorie blended meal.
The purpose determines the build.
Protein during weight loss
Weight loss can reduce both fat and lean tissue. Adequate protein combined with resistance exercise can help preserve muscle, particularly in older adults. Protein may also improve fullness for some people.
But adding shakes on top of an unchanged diet still adds calories. A protein product supports weight management only when it fits the overall eating pattern and energy intake.
People with very low appetite, rapid weight loss, difficulty swallowing, or unexplained muscle loss should seek medical or dietitian guidance rather than simply adding more powder.
More is not automatically better
Very high protein intake can crowd out fruits, vegetables, whole grains, and healthy fats. It can also add unwanted calories or worsen digestive symptoms.
Seek individualized advice if you have kidney disease, significant liver disease, gout, a medically prescribed protein restriction, pregnancy, a history of disordered eating, unexplained weakness or muscle loss, or are choosing a product for a child.
Protein powder is a processed food and dietary supplement products are not approved by the FDA before sale in the same way medicines are. Choose straightforward labels and avoid products promising steroid-like transformation or containing unexplained proprietary performance blends.
A practical five-question check
- What is my usual protein intake from food? A shake is most useful when it fills a real gap.
- What is my goal? Convenience, muscle maintenance, training recovery, and medical nutrition are different jobs.
- Am I doing resistance exercise? Strength requires a progressive training signal.
- What is actually in the serving? Check protein, calories, sugar, allergens, and added performance ingredients.
- Do I need individualized advice? Kidney disease, rapid weight loss, frailty, swallowing problems, and therapeutic goals deserve professional care.
The bottom line
Protein is essential, protein powder is optional, and strength is practiced.
Build meals around varied protein foods. Use a powder when it makes adequate intake easier. Pair protein with progressive resistance activity. Keep athletic performance plans and medical nutrition separate from ordinary everyday support.
That is a stronger foundation than simply chasing the largest number on a tub.
